I ask every client who walks in and says, “Marcus, I’ve plateaued” the same question: “Show me your training log.”

About 60% of the time, they don’t have one. They have a vague memory of what they lifted last month. And that’s where the diagnosis begins to fall apart.

The fitness internet loves to hand you a checklist: eat more, sleep more, progressive overload. Done. But here’s what that advice misses: a plateau that’s lasted 2 weeks has a completely different cause and solution than one that’s lasted 3 months.

This post isn’t another checklist. It’s a diagnostic decision tree. Follow it, and you’ll know exactly where you’re stuck—and how to get unstuck.


First: Is It Actually a Plateau?

Before we go further, let’s define terms.

A plateau is not:

  • Failing to hit a new personal record in your last 1-2 workouts
  • A bad week where you felt weaker than usual
  • Missing a rep you hit last week
  • Hitting the same numbers for 10-14 days

A plateau IS:

  • No progress on primary lifts for 3+ consecutive weeks despite consistent effort
  • Stagnation across multiple metrics (weight, reps, RPE) for an extended period
  • A pattern, not an anomaly

The hard truth: If you’ve been stuck for less than 2-3 weeks, you’re experiencing normal fluctuation. Strength doesn’t move in a straight line. Sleep quality varies. Stress accumulates and releases. Your CNS has good and bad days. Your food intake isn’t perfect every single day. This is noise, not signal.

The solution for week 1-2 of feeling “stuck”? Do nothing different. Keep training. The answer will reveal itself in 7-10 days.

You’ve Been Stuck for 2-4 Weeks

Most Likely Cause: Fatigue Accumulation or a Bad Training Block

When someone tells me they’ve been stuck for just under a month, I almost always see the same pattern in their logs: decent effort, decent form, but something’s off. Maybe they upped volume too fast two weeks ago. Maybe they’ve been sleeping 6 hours instead of 8. Maybe they took 3 days off and came back trying to prove something.

The problem is rarely structural (your program is broken). It’s usually fatigue.

The Fix: Take a Deload Week

This is where most people mess up. They think “deload” means taking a week off and playing golf. Wrong.

A proper deload is:

  • Reduced Load: 50-60% of your normal working weight
  • Same Frequency: Hit your lifts the same number of times per week
  • Same Movement Patterns: Bench, squat, deadlift—same exercises, lighter weight
  • Moderate Rep Ranges: 5-8 reps, stopping 2-3 reps short of failure
  • Duration: One full week

The purpose is to lower the cumulative fatigue load on your nervous system while maintaining movement quality and muscle tension. You’re saying to your body, “We’re still here, working. But we’re recovering too.”

After the deload week, come back to your normal training at your previous weights. Nine times out of ten, you’ll feel stronger immediately. The plateau was fatigue. The deload cleared it.


You’ve Been Stuck for 4-8 Weeks

Most Likely Cause: Programming Issue

This is where we start looking at the structure of your training, not just your recovery.

Ask yourself these questions:

1. Are you actually progressively overloading?

I need to see evidence. Not “I think I’m lifting more.” I need a log that shows last month you hit 5 reps at 225, and this month you hit 6 reps at 225, or 5 reps at 230. Something moved.

If nothing has moved, you’re training in a maintenance zone, not a growth zone. Progressive overload doesn’t mean hitting a max every session. It means systematic, incremental increases to weight, reps, sets, or density (same work in less time).

The Fix: Set a specific overload target for the next 4 weeks. If you’ve been stuck at 5 reps × 225, your goal is 6 reps × 225, or 5 reps × 230. Pick one. Chase it. Log it. Most lifters get unstuck the moment they stop wandering and start hunting.

2. Are you changing exercises too often?

This is the program-hopping trap. You do incline bench for 4 weeks, feel like you’re stuck, so you switch to machine press. Then dumbbell press. Then incline again.

Here’s the problem: you never accumulate enough volume or practice to get good at one lift. You’re constantly learning a new movement, which means your nervous system is inefficient. You don’t plateau because you’re weak; you plateau because you’re unfamiliar.

The Fix: Commit to the same primary movements for 8-12 weeks minimum. Your body will adapt faster than your brain thinks. By week 6 or 7, you’ll break through.

3. Are you training too close to failure on every set?

Intensity is good. Training hard is good. But there’s a difference between “challenging” and “balls-to-the-wall on every single set.”

If you’re failing or near-failing on every set, you’re accumulating excessive fatigue without allowing your nervous system to practice heavy weight at a lower RPE. You also can’t recover between sets, which tanks your training quality.

The Fix: Structure your session so only your last 1-2 sets on your primary lift go to RPE 8-9. Everything else should be RPE 6-7. This is called “autoregulation,” and it lets you accumulate volume without destroying your recovery.


You’ve Been Stuck for 2-3+ Months

Most Likely Cause: Systemic Issue (Sleep, Nutrition, Stress, or Program Design)

When someone’s been truly stuck for this long, we’re not talking about fatigue fluctuation or a minor programming tweak. Something in the foundation is broken.

Diagnostic Questions:

Sleep under 7 hours per night? Strength development is a recovery process. Testosterone, growth hormone, and muscle protein synthesis all peak during deep sleep. If you’re chronically undersleeping, you’re leaving 30-40% of your gains on the table. This is the #1 cause of multi-month plateaus that I see.

Stress through the roof? High cortisol for weeks on end suppresses recovery and blunts muscle protein synthesis. You could be nailing your workouts and nutrition perfectly, but if you’re dealing with a demanding job, relationship stress, or financial pressure, your body will prioritize survival over adaptation.

Eating in a deficit? You can’t build strength efficiently on a caloric deficit. Deficits work for fat loss, but once you dip below your maintenance calories, your body conserves energy. Strength gains slow. This is especially true if the deficit is aggressive (more than 300-500 calories below maintenance).

Drinking enough water? Less obvious, but chronic mild dehydration impairs force production and reduces training capacity. You should be hitting pale yellow urine, consistently.

The Fix: Audit these four pillars: sleep (target 7-9 hours), nutrition (eat at maintenance or slight surplus), stress management (meditate, walk, prioritize rest days), and hydration. Fix the one that’s worst first. Come back to training in 3-4 weeks. I guarantee you’ll break through.


You’re Stuck on ONE Lift But Progressing on Others

Most Likely Cause: Technique Issue or Weak-Point Muscle

If your deadlift is stalled but your squat is climbing, or your bench press is stuck but your rows are getting stronger, this is a localized problem, not a systemic one.

Diagnosis:

Watch videos of yourself. Compare your form at 80% of your stalled weight to your form at 70%. Where does it break down? Are you folding forward on deadlifts? Is your chest caving on bench? Are your knees shooting forward on squats?

Technique breakdown is usually a weak-link problem. Identify the weak link, and target it.

The Fix: Weak-Point Training

Let’s say your bench press stalls because your chest is weak relative to your triceps. Your form is solid, but you’re struggling off the chest.

Add 1-2 accessory exercises that target that weak link:

  • Paused bench press (3-second pause at chest, emphasis on chest contraction)
  • Dumbbell floor press (eliminates leg drive, demands chest control)
  • Machine chest press with accommodating resistance

Do these 2x per week for 4-6 weeks alongside your main lifts. Most of the time, the weak link strengthens, your form improves, and you break through the plateau on your main lift.


The 6 Most Common Causes (Ranked by Frequency)

In my experience, here’s what’s actually holding people back:

  1. Not eating enough (40% of cases): You’re in a caloric deficit, intentional or accidental. Eating more is the fastest fix.
  2. Not sleeping enough (35% of cases): Under 7 hours per night, or inconsistent sleep schedule. Sleep is non-negotiable.
  3. Program hopping (15% of cases): Changing exercises every 3-4 weeks instead of committing to a program for 8-12 weeks.
  4. Never taking deloads (5% of cases): Accumulating fatigue for months. One deload week usually fixes this.
  5. Training too close to failure on every set (3% of cases): High RPE on every exercise tanks recovery without building resilience.
  6. Technique breakdown at higher loads (2% of cases): Form falls apart, weak points expose themselves, stagnation follows.

Deload Protocols: How to Do It Right

Since deloads are so effective and so often misunderstood, let me give you a template.

A 5-Day Deload Week (for someone running a normal strength program):

  • Total volume is maybe 40-50% of a normal week.
  • Come back the following week at normal weight and normal intensity.

Most lifters feel noticeably stronger in their first session back post-deload. That’s the evidence that fatigue was the issue.


When to Change Your Program vs. When to Stay the Course

Here’s a framework:

Stay the course if:

  • You’ve been on the program for less than 6 weeks
  • You’re still making progress on primary lifts (even if slow)
  • Your technique is solid
  • You haven’t done a deload yet
  • Your sleep and nutrition are dialed in

Change the program if:

  • You’ve been on it for 12+ weeks with zero progress
  • Your primary lifts haven’t moved in 8+ weeks, AND you’ve ruled out sleep/nutrition/fatigue issues
  • The program isn’t matching your schedule or recovery capacity anymore
  • You’ve found something that better suits your body mechanics or style

But here’s the trap: Don’t change the program because you’re bored or because Instagram showed you something shinier. Boredom isn’t a valid reason. Sameness is where adaptation happens.
